Volleyball Conditioning: A Year-Round Program Built on Rally Demands

Most volleyball conditioning plans start with a run. Two miles on day one of preseason. Timed laps at the end of practice. A summer running program mailed out in June.
The match data does not support any of it. Rallies in high-level volleyball have a median length of roughly four to five seconds. Three quarters of them are finished in about ten. What the sport asks for is a jump, a landing, and a two-step shuffle. Then it asks for the same thing again ninety seconds later, for two hours.
This article lays out a year-round volleyball conditioning program built on that reality. You get a four-phase season table, a menu of repeat-effort sessions you can run on the court, jump-load guardrails, and three tests to check whether any of it worked.
What volleyball conditioning actually means
Volleyball conditioning is the training that builds what a match demands: jumping and landing repeatedly, accelerating over a few meters, changing direction, and recovering fast between short rallies. It is repeat-effort work, not endurance work.
That distinction changes what you program. Endurance training makes an athlete better at sustained submaximal output. Volleyball never asks for sustained submaximal output. It asks for one maximal effort, then a pause, then another maximal effort, several hundred times across a match.
So the goal of conditioning in this sport is not a bigger engine. It is a jump that is as good on rally forty as it was on rally four.
What a volleyball rally actually demands
An analysis of 1,786 rallies in high-level Spanish volleyball put concrete numbers on this. In the men’s matches, half of all rallies ended within 4.3 seconds and three quarters within 7.9 seconds. In the women’s matches the same marks were 5.1 and 10.2 seconds. The longest rally in the entire sample ran 43.9 seconds. Those figures come from a study comparing rally length between women and men.
Movement analysis of top-level men’s matches adds the distance side. Players covered about 10.9 meters inside an average rally, according to a motor-activity analysis of a top level match. That is not a distance you train with running volume. It is the length of a warm-up shuffle.
Put the two together and the shape of the sport is clear. A few seconds of maximal work. Ten to twenty seconds of rest. Repeat for a set. Repeat for a match.
Two conditioning implications follow. First, the quality that limits performance late in a match is jump quality, not running capacity. Second, the aerobic system’s job in volleyball is recovery between efforts, not production during them. You still want an aerobic base. You just do not build it the way a distance runner would.
The four qualities to train, in order
Rank them. Coaching time is finite, and the order below is what the evidence supports for a jumping sport.
1. Reactive strength
Reactive strength is how well an athlete absorbs force and returns it in a fraction of a second. It is the closest thing volleyball has to a master quality. In a group of elite volleyball players, relative depth-jump performance alone explained 84% of the variance in relative countermovement jump height and 72% in relative spike jump height. Nothing else in the testing battery came close.
The practical read is that jump training is conditioning in this sport, not a separate box on the plan. Depth jumps, approach jumps, and pogo hops belong on the schedule with the same seriousness as any interval session.
2. Maximal strength
Reactive strength is built on something. An athlete who cannot produce much force has little to return quickly. Squat, hinge, push, and pull work is not separate from conditioning in volleyball. It is the foundation the jumping sits on.
For most high school and club rosters this means the boring version, done consistently. A squat pattern, a hinge pattern, and a single-leg pattern. An upper push, an upper pull, and direct posterior-chain work. Three days a week in the offseason, two short sessions in-season. No novelty required.
3. Repeat-effort capacity
This is the ability to hold jump quality across dozens of short efforts. It is trained with short, hard work bouts and honest rest, not with continuous running.
The useful mental model is that you are training the recovery, not the effort. Every athlete on your roster can produce one good jump. The question conditioning answers is how quickly they are ready for the next one.
4. Aerobic base
Last, and it still matters. A better aerobic base speeds recovery between rallies, between sets, and between training days. It just does not need a runner’s volume. How much jumping your players already do
Before you add anything, count what is already there.
Across a competitive season, Division I women’s volleyball players averaged roughly 65 jumps per practice and 67 per match. The same work found preseason carried the largest jump demand of the entire year. Both figures come from research quantifying external load and injury occurrence across a season.
A separate look at collegiate women found something coaches routinely get backwards. Jumping load and landing frequency were higher in practice than in games, and about three quarters of all landings were double-leg. That is from a study of jump load and landing patterns in practice and competition.
Read those two findings together. Your athletes are already doing sixty-plus jumps a day. Most of that happens in the gym you control, not on the court you do not. Conditioning volume is never added to an empty account. It is added to a full one.
The double-leg landing detail matters too. If three quarters of landings are on two feet, then two-foot landing quality is where the coaching attention goes, and single-leg landing work is a supplement rather than the centerpiece.
There is a practical takeaway hiding in the preseason finding as well. Preseason is simultaneously the phase with the highest jump demand and the phase where most programs schedule their hardest conditioning. Those two decisions compound. If you only change one thing after reading this article, make it that one.

Four phases. Run them in order, and let the calendar decide where you start rather than the other way around.

The strength progression follows the sequence used across 24 weeks in a top-division women’s league: general preparation, hypertrophy, maximum strength and power, then sport-specific work. That structure is described in research on seasonal changes in jump performance in women volleyball players.
Why the in-season row is the one most programs get wrong
Jump performance in women’s volleyball fell about 5.4% from the start of the season to midseason under traditional heavy in-season training. When a four-week ballistic block replaced part of that heavy work, jump performance came back up about 5.3%. Those numbers are from a trial of end-of-season ballistic resistance training.
Jump quality is not something you bank in August and spend through November. It decays unless you keep touching it. Two short sessions a week is usually enough to hold the line.
Season-long tracking also shows jump load is not shared evenly across a roster. Middle blockers carry the most and setters the least, according to a study of jump performance across a season in elite players. Your maintenance dose should reflect that. The middle who jumps most in practice needs the least added on top.

What a training week actually looks like
The phase table tells you what to train. This one tells you when. Two weeks are shown, because those are the two that matter most: the preseason build and the competitive season.

Three things to notice in that layout. Jumping sits at the front of the week when athletes are freshest, never the day before a match. Heavy strength work and maximal jump work never share a day in preseason. And the in-season week has exactly one added conditioning session, because practice is already supplying most of the load.
Adjust the match day and the pattern holds. The rule is simply that the highest-quality work goes furthest from competition, and the week gets lighter as the match approaches.
The repeat-effort conditioning sessions
These are the sessions that fill the conditioning column above. Every one of them sits between a 1:3 and 1:4 work-to-rest ratio, which is roughly the shape of a real rally sequence.

Two rules for using this table. First, conditioning rest periods should not be shorter than the sport’s. If they are, you are not making volleyball harder, you are training a different sport. Second, quality is the stop signal. When jump height or shuffle speed visibly drops off, the set is over, whatever the plan said.
Jump-load guardrails and the injury picture
Ankle sprains and patellar tendinopathy are among the most common injuries in volleyball, alongside finger and thumb sprains, shoulder overuse, and concussion. That list comes from a review of common injuries in the volleyball athlete.
Jumper’s knee is not a fringe problem here either. A cross-sectional study across nine elite sports found current symptoms in 44.6% of the elite male volleyball players examined, the highest rate of any sport in the sample. That figure is from a study of jumper’s knee prevalence across elite sports. The same work found lower rates in women than men overall, so treat the volleyball number as an upper bound for a women’s roster rather than a forecast.
That is the context every conditioning decision sits inside. More jumping is not automatically better.
Four guardrails
1. Count jumps. Not precisely, just consistently. A tally per athlete per week tells you more than any single session plan. Practice is where the number comes from, so count practice.
2. Keep balance work in the warm-up. A proprioceptive balance-board program run as part of warm-ups across 116 volleyball teams lowered ankle sprain rates over a season. The details are in the prospective trial of balance board training for ankle sprains.
Two qualifiers from that same trial, and both matter. The clear benefit showed up in players with a previous ankle sprain, which makes prior ankle sprain a useful targeting rule. But overuse knee injuries rose in the intervention group among players who came in with a history of knee injury, and the authors flag knee-injury history as a possible contraindication. Screen for that before you assign balance board work to a whole roster.
3. Never stack. A maximal plyometric session next to a heavy strength day next to a high-jump-count practice is three withdrawals from the same account. Separate them. The same logic drives what the evidence supports for knee injury risk by injury type.
4. Watch the variability, not just the total. In the season-long collegiate data referenced earlier, injured players showed noticeably larger swings in training load than uninjured players. The coefficient of variation was 54% for injured players against 41% for uninjured, per the same season-long external load study. Steady beats spiky.

One honest caveat. None of this prevents injuries. Well-built conditioning reduces risk. It does not eliminate it, and no coach should present it as a guarantee. Knee, ankle, or shoulder pain that persists is a question for a physical therapist or physician, not a programming variable.

How to know the plan is working
Three tests. All of them take under fifteen minutes for a full roster, and none need equipment beyond a wall and a tape measure.

Test at phase boundaries, not weekly. Weekly testing measures fatigue, not progress.
Set expectations honestly while you are at it. A meta-analysis of 14 randomized trials found plyometric jump training produced a moderate improvement in volleyball players’ vertical jump height, and that those gains were achievable at relatively low volume and frequency. Bigger is not the lever. Consistency is.
Two refinements are worth knowing. In female athletes specifically, plyometric programs running 10 weeks or longer produced larger benefits than shorter ones. And drop-jump work individualized to each athlete’s best rebound height beat a fixed 30 centimeter box in an eight-week trial with trained young male volleyball players. The meta-analysis also flags playing position. A libero is not carrying a middle blocker’s jump load and should not carry a middle blocker’s plyometric dose.
The gap between a written program and a run program
Every plan on this page is straightforward to write and hard to run. The failure point is never the programming. It is knowing who actually did the Tuesday session, whose jump numbers are trending down in week six, and which three athletes quietly stopped doing the balance work in October.
That is a data problem, and a clipboard does not solve it. Assigning the phase to a roster, seeing per-athlete completion, and tracking a test result over time is what turns the table above into a program your team is actually on.
