Vertical Jump Program: A 10-Week Plan to Jump Higher

A vertical jump program works when it trains two things at once. Lower-body strength, and the ability to turn that strength into a fast jump. Programs that pick only one of those leave height on the floor.

Most free vertical jump programs run eight weeks. Some promise inches in three. That timeline is a marketing decision, not a training one. When researchers pooled 56 plyometric studies to find out what separated the programs that worked from the ones that did not, the pattern pointed longer. More than ten weeks. More than twenty sessions.

So that is what this is. Ten weeks, twenty sessions, two days a week. That sits at the edge of the range the research points to rather than well short of it. A heavy lift paired with a jump in the same session. A test you can run with your phone and repeat. Two tables that give you the whole thing.

One note before you start. Jump training is load, and landing is the part that loads you. If you have current knee, ankle, hip, or back pain, or you are coming back from an injury, see a physical therapist or physician before you add jumps. Good training reduces injury risk. It does not remove it, and nothing here is a guarantee.

The short version

If you read nothing else, this is the program in five lines.

  • Train strength and jumps together, not one or the other. On the countermovement jump, the research ranks the pairing above either on its own.
  • Two sessions a week for ten weeks. Twenty sessions total, which lands at the dose the evidence points to instead of well under it.
  • In each session, do the heavy lift first, then the jump that looks like it. Heavy squats, then jumps.
  • Test with a countermovement jump filmed from the side. Same shoes, same surface, same three attempts, every time.
  • Progress by adding load to the lift and speed to the jump. Do not progress by adding reps until the session is long.

What actually raises a vertical jump

Almost every vertical jump program you can download for free is built on plyometrics and bodyweight work. No gym needed. It is an appealing pitch. It is also the opposite of what the evidence ranks highest.

A network meta-analysis of 44 training studies compared plyometric training, resistance training, and the two paired together against athletes just doing their normal sport practice. On the vertical jump, the pairing was not one of the options. Only plyometric training, resistance training, and normal practice were compared. Resistance training ranked first. Plyometric training ranked second. Normal practice ranked a distant third.

That ordering is worth sitting with. If you are choosing between a squat rack and a plyo box, and you can only have one, the squat rack is the better bet.

But you do not have to choose, and the same analysis is clear that you should not.

On the countermovement jump, which had the largest pool of studies, the pairing beat both. Athletes doing a heavy resistance exercise followed by a similar jump added about 5 cm compared to normal training. That was roughly 2.6 cm more than resistance training alone and 2.9 cm more than plyometrics alone.

The detail that matters is what "paired" means. It means inside the same session, one after the other. Heavy squats, rest, then depth jumps. It does not mean squats on Monday and jumps on Thursday. The lift is what makes the jump that follows it useful.

None of this makes plyometrics optional. Across a pooled set of controlled studies, plyometric training on its own improved countermovement jump height by about 8.7 percent. That is a real effect from jumping alone. It is just a smaller one than you get from building the strength underneath it first.

Two honest caveats about all of this. First, these studies were run mostly on trained team-sport athletes, mostly male, mostly in their teens and early twenties, in sports like soccer and basketball. Second, the comparison group was athletes continuing their normal practice, not people doing nothing. So read the numbers as what structured training adds on top of already being active.

One more piece of context. Across 492 youth soccer players, squat strength relative to bodyweight explained roughly half the variation in how high they jumped. That is a snapshot, not proof that adding squat strength lifts your jump. It does tell you that strong jumpers and strong squatters are largely the same people.

Test your jump before you start

You cannot tell whether a program worked if you never measured the start. Test in the week before session one, again after week 5, and again after week 10.

The test is a countermovement jump. Stand tall, dip fast, jump as high as you can. Three attempts, full rest between them, best of three counts. Keep your hands in the same place every time, on your hips or free, but pick one and never switch.

Control the conditions the same way you control the movement. Same shoes. Same surface. Roughly the same time of day. Never test when you are already tired, and never test on the same day as a heavy lower-body session. A jump test measures your legs and your freshness at the same time, and you only want to be tracking one of those.

Phone measurement is good enough for this. Across 21 studies of a smartphone jump-measurement app, the app's results agreed closely with force plates, contact mats, and photocell timing systems. Reliability was high throughout. That validation covers one flight-time app rather than phones in general, so read it as evidence the method can work.

There is one catch, and it decides how you use the number. Phone flight-time measurement carries a small systematic offset against a force platform. The original validation put it at about 1.1 cm. That offset is consistent, which is exactly what you want for tracking. Your week 10 number is comparable to your week 1 number. It is not comparable to a number somebody else posted.

Write down all three attempts, not just the best one. If your best jump improves but your other two do not, that is noise rather than progress.

The 10-week vertical jump program

Ten weeks, two sessions a week, twenty sessions. The structure moves from building the base, through the heaviest strength work, and out into expressing it at speed. Where a jump block like this fits inside a full training year is covered in the athletic strength and conditioning program.

Read the table left to right and the session runs in that order. The lift comes first, while you are fresh. The jump comes after it. Rest long between everything, two to three minutes minimum, because both halves of this are quality work.

Weeks 6 to 8 are the hardest and the most important. That is where the heaviest lifting meets the most demanding jumps. If something has to be cut for time, cut accessory work, not the paired lift and jump.

Weeks 9 and 10 will feel too easy. That is deliberate. Load drops so speed can come up, and the jump test at the end of week 10 lands on fresh legs.

The dose research also found that mixing jump types beat using only one, so squat jumps, countermovement jumps, and depth jumps all appear across the ten weeks rather than one being repeated for the whole block. The same analysis found no extra benefit from adding weight to the jumps. Weighted vests and dumbbells are not the missing piece. Leave them out.

The two sessions

Every week has a Session A and a Session B, with at least two days between them. The exercises stay the same for all ten weeks. Only the load, the jump type, and the volume change, following the block table above.

Rest 2 to 3 minutes between the heavy lift and the paired jump. You want the jump to benefit from the lift, not to be flattened by it. If the jump feels heavy and slow, you rested too little.

The session ends when jump quality drops, not when you hit the written number. Two soft landings in a row, or a jump that is visibly lower than the ones before it, means the productive part is over. Stop the jump work and move on.

Landing is a skill and it takes the load. Land quietly, with the knees tracking over the toes and the hips back. If your knees collapse inward on landing, lower the box height until they do not. How to progress it

Add load to the lift when the last rep of the last set is still clean. Small jumps, 5 to 10 pounds at a time. If the last rep is a grind, keep the weight and try again next week.

Do not add jumps to chase volume. The jump numbers in the block table are working targets, and going past them is how the quality work becomes conditioning work. Progress the jump by intent, by a slightly higher box on depth jumps, or by shorter ground contact. Not by count.

If two sessions in a row feel heavy and slow, take a deload. Cut the lifting load by about 20 percent and halve the jumps for one week, then pick up where you left off. Week 6 is the natural place for it if you need one.

Sleep and food are not filler advice here. Both halves of this program are nervous-system work, and both get noticeably worse on short sleep. If you have had a bad week of sleep, the useful move is to train the lift and cut the jumps, not the other way around.

Why 10 weeks and not 8

This is the part most vertical jump programs skip, so it is worth being specific about.

When 56 studies and 225 effect sizes were pooled to find which program variables predicted the biggest jump improvements, four things stood out. Programs running more than 10 weeks. Programs with more than 20 sessions. Programs using more than 50 jumps per session. And mixing jump types beat using a single type.

Eight weeks at two sessions a week gives you sixteen sessions. That is well short of both of the first two thresholds. Ten weeks at two sessions gives you twenty, which puts you right at them instead of well under. If you have the runway, add an eleventh week. Eleven weeks at two sessions gives you twenty-two, which clears both. A third session in one of the middle blocks clears the session count on its own, but only the extra week clears the duration.

Here is the honest limitation, because it matters. That analysis compared many different studies to each other. It did not run 8 weeks against 10 weeks in the same group of athletes. So this is the strongest available signal about what separates programs that work, not a proven law about a specific week count.

It is still a better basis for a decision than the alternative, which is that eight weeks is a round number that fits a sales page.

The same research found something more encouraging for anyone already training seriously. Athletes with more sport experience gained more from jump training, not less. This is not a beginner-only effect that fades once you are decent.

If you only have eight weeks before a season starts, run it anyway. Start at week 1, get as far as you get, and expect a smaller result. A short program run properly beats a long one abandoned in week 3.

If you are programming this for a team

One athlete can autoregulate by feel. Thirty athletes cannot, and neither can you on their behalf.

A team version of this needs three things an individual plan does not. A calendar that survives contact with a competition schedule. A dose that works for both your strongest and your weakest athlete. And some way of knowing who actually did the work.

The jump block also has to fit inside the rest of the training year rather than replacing it. For basketball, that fit is worked out in the offseason basketball strength program. For volleyball, where landing volume is already high before you add any, start with the volleyball conditioning guide and count the jumps athletes are taking in practice before you prescribe more.

That last point is the one coaches miss. In a heavy jumping sport, the practice jumps are already part of the dose.

How long does it take to increase your vertical jump?

Expect to need at least ten weeks of consistent training before you judge a program. The dose research points to programs longer than ten weeks and more than twenty sessions producing the largest improvements. You may notice jumps feeling snappier within three or four weeks. That is coordination arriving before strength does, and it is a good sign rather than the final result.

Can you increase your vertical jump without weights?

Yes, but you will get less. Plyometric training on its own improved countermovement jump height by about 8.7 percent across a pooled set of studies. That is a real gain. The programs behind those numbers ran a range of lengths, so treat it as a ballpark rather than a ten-week promise. The dose research also found athletes with more sport experience gained more, not less, so this is not a beginner-only effect. Anyone promising five inches in three weeks is selling something.

Should you do jump training every day?

No. Two sessions a week is the structure used in this program and it is a common frequency in the research. Jump training is high-quality nervous-system work and it needs recovery between sessions to stay high quality. Daily jumping turns a power session into a conditioning session, and it stacks landing load without giving you time to absorb it.

Is squatting or jumping better for vertical jump?

For the vertical jump specifically, resistance training ranked ahead of plyometric training across the pooled studies. But the ranking is not the useful answer, because on the countermovement jump, pairing a heavy lift with a similar jump in the same session beat both. Squat, rest, then jump. Treat them as one session rather than as competing options.
