Nordic Curl Progression: The Ladder to Your First Full Rep

Most people cannot do a Nordic curl the first time they try one. That is the normal starting point, not a failure. The exercise asks your hamstrings to control your whole upper body on the way down. That is more than an untrained hamstring can hold.
So the useful question is not how to do a Nordic curl. It is how to build to one. That is what a progression is for.
One honest note before the ladder. Programmes built around this exercise reduce hamstring injury risk. They do not remove it, and nothing here is a guarantee. If you are in pain, or coming back from a hamstring injury, see a physical therapist or physician before you start.
The short version
The Nordic curl progression runs in five stages. Nordic hip hinge, assisted lower, partial-range negative, full-range negative, then the full rep. You work at the hardest stage you can control, not the hardest stage you can survive.
One rule governs the whole thing. You advance on the range you can control, not on the reps you can grind out. If you are falling instead of lowering, you are past your range and the set stopped counting.
Most people spend the longest stretch at stages three and four. That is where the range actually gets built.
What you need before you start
Very little. Something soft under your knees, and something solid holding your ankles down.
The ankle anchor is the part people get wrong. What matters is not which anchor you pick. It is that the anchor holds still. A heel that slips mid-rep turns a controlled lower into a fall, and a fall is not a rep.

The five-stage Nordic curl progression
Each stage below has a pass test. That is the thing you have to be able to do before the next stage is worth attempting. Skipping the test is the single most common reason people stall for months.
Volume is not what moves you up the ladder. A review of Nordic training studies put it plainly. Hold the volume steady. Let the trainee get better at the exercise over a greater range of motion. That produced the adaptations, not extra repetitions.
Stage 1. The Nordic hip hinge
Kneel with your ankles anchored. Hold your torso and thighs in one rigid column. Now hinge at the hips and lower your chest toward the floor, keeping your knee angle unchanged the whole way.
This is not a Nordic curl. It is the setup, the bracing, and the anchor position rehearsed under almost no load. That is exactly why it belongs first. People who skip it tend to fold at the hips forever, because they never learned what a locked torso feels like.
Pass test: ten controlled hinges with no change in knee angle and no sag through the middle.
Stage 2. The assisted lower
Now the knee angle opens and the hamstrings start working. Take part of the load with assistance so you can move through real range under control.
Two ways to do it. Anchor a resistance band overhead or ahead of you at roughly chest height and loop it across your chest. Or set your hands on a raised surface, like a chair seat or a low box. Your arms then carry part of the descent. Both let you own more range than you could unassisted.
Pass test: eight smooth reps through full range with light assistance and no fast section anywhere in the descent.
Stage 3. The partial-range negative
Drop the assistance. Go down only as far as you can genuinely resist. The moment resistance becomes a fall, that rep is over. Push back to the start with your hands.
For most people that is the top portion of the descent, and it is shorter than they expect.
This is the stage that builds the ladder. You are not trying to reach the floor. You are trying to add a few degrees to the range you own, week over week.
Pass test: three weeks running where the filmed break point has moved closer to the floor.
Stage 4. The full-range negative
Lower all the way to the floor, as slowly as you can. Let your hands take the landing, then use your arms to return to the top. Nothing but the descent is unassisted.
Aim for a descent of three to five seconds. If the last portion happens in half a second, you are not there yet. Go back to stage three and keep building range.
Pass test: five reps with a controlled descent all the way down, no drop in the final third.
Stage 5. The full rep
Down under control, then back up with no help from your hands. This is the one people are chasing, and for most trained athletes it is the ceiling of what they need.
If you get here, keep going in two directions. Slow the descent further, out toward five seconds. Then, much later, start adding external load. Range first, tempo second, load last.
Pass test: there is not one. You have arrived.
One caveat before the table. The time column is a rough guide, not a schedule. Nobody has measured this properly. Training age, bodyweight, and consistency all move it. The pass test decides when you move, not the calendar.

How to tell when you have earned the next stage
There is a measurable version of all of this, and it is more useful than how a set felt.
It is called the break-point angle. It is the moment in the descent where your hamstrings stop resisting and you start falling. Everything before that point is training. Everything after it is gravity.
A coach eyeballs this across a group. You can do better than eyeball it.
A small validation study in soccer players filmed the lower and read the break-point angle off the video. That angle tracked closely with eccentric hamstring strength measured on lab equipment. Sixteen participants is a small sample, so treat it as a practical field test rather than a settled measurement. As a way to see your own progress, it works.
It is a number you can read off a phone screen. Set the phone on the floor to your side and film the set. Watch where the descent breaks, and note roughly where it happens. This is also the honest test for whether you are ready to move up a stage. A break point that has not moved in three weeks means you have a stall. The fixes for that are further down.
How often, and how much
Less than most people assume.
A systematic review of Nordic training volume compared low and high doses. Both produced very large improvements in eccentric strength and muscle architecture. Cutting the volume did not cost the adaptation.
It also detected a six-week threshold as the minimum useful duration. Four-week programmes produced only trivial to small changes.
The same review is explicit that a minimum dose has not been established. Treat any exact prescription with suspicion, including this one.
A reasonable starting point is two sessions a week. Two or three sets per session. Five to eight reps at your current stage. Put it near the front of the session, while you still have something in the tank.
That is fewer reps than the team programme in the guide above prescribes, and the difference is deliberate. A squad already working at full range can carry sets of ten or twelve. Someone still building range should spend the effort on the hardest stage they can hold, which means fewer reps and better ones.
There is a good reason to keep the dose modest. In the same review, compliance with a ten-week Nordic programme at elite clubs fell as low as one in six. The review suggests a combination of high volume and frequent soreness could be one reason. The programme you actually finish beats the programme that is optimal on paper.
The first couple of weeks will leave you sore. A brand new eccentric stimulus does that. It should fade as the weeks go on. If it does not fade, cut the volume. Do not push through it.

Why people stall, and what to do about it
Progress on this exercise is not linear, and the common problems have common fixes. Use the table below to work out which one you have.

One thing is not on that list, deliberately. Pain in the back of the thigh during or after these is not a stall to train around. Stop and get it assessed.
What happens if you stop
The adaptations go backwards when the work stops.
In one training study, participants did eight weeks of Nordic training and then stopped for four weeks. The muscle architecture gains moved significantly back over that break. Four weeks off undid a measurable part of eight weeks on.
The practical read is simple. Treat it as a permanent fixture rather than a project with an end date. One set a week held through a season is worth more than a perfect eight-week run that ends in March.

Everything above assumes one person managing their own progress. A coach has a different problem.
Any squad will have people working at three or four different stages on the same day. Knowing the ladder is not the hard part. Fitting the work into a real training week, and finding out afterwards whether it happened, is the hard part. That needs a programme and a calendar, not a ladder.

How long does it take to do a full Nordic curl?
Nobody has measured this properly, so treat any timeline as a rough guide. For most people training it twice a week, several months is realistic, and stage three is usually where the time goes. Training age and bodyweight both matter. Progress shows up as range before it shows up as reps. That is why the break point is a better measure than a rep count.
Which stage should I start at?
Start at the hardest stage where you can pass the test, not the hardest stage you can survive. Try the stage one hinge first. If ten clean hinges are easy, try the assisted lower. Keep going until a stage beats the pass test, then train the stage below it. That is your entry point.
How do you do Nordic curls at home with no equipment?
Anchor your heels under something solid and heavy, such as a couch base, a bed frame, or a loaded barbell. Put a folded towel or a pillow under your knees. That is the entire setup. Should you do Nordic curls every day?
No. This is a high-force eccentric exercise and it needs recovery between sessions. Two sessions a week is a sensible starting point. Research on training volume suggests lower doses work about as well as high ones. Daily work mostly buys soreness.
Is the reverse Nordic curl the same thing?
No, and it is a common mix-up. The reverse Nordic leans backward and loads the quadriceps eccentrically. The Nordic curl lowers forward and loads the hamstrings. They train opposite sides of the thigh and are not interchangeable.
Are Nordic curls better than Romanian deadlifts?
